Ladders
Set up a speed ladder or use tape on the ground with 8–10 boxes, leaving enough space at the end to accelerate out. Run athletes through simple patterns at first (one foot in each box, in-in-out-out), emphasizing low hips, quick feet, and balance, then have them open their hips and sprint out at the end to reinforce transition from footwork to game movement.
Footwork Drill
This drill builds reaction time, defensive footwork, and anticipation. Athletes start with foot fires, then on a whistle twist hips left or right while keeping shoulders square. Add cone calls: if the color is behind, they slide; if in front, they sprint, break down, touch, and return. Final stage combines hip twists with cone recognition, forcing quick direction changes and recovery—mimicking real defensive movement.
Defensive Box Drill
- setup 4 cones in a box - run up to the first cone and break down your feet - run diagonally to the next cone (imitating a top drive) - run out to the other cone, break down your feet - run diagonally to the cone you started at - focus on turning and running, not sliding
Diamond Sprints
Practice defensive footwork — drop steps, turns, and recovery movements. Set up 4 cones in a diamond, 5-10 yards apart. Start sideways at cone 1. Sprint at an angle to cone 2, drop step to cone 3, switch drop step direction to cone 4, then drive forward back to cone 1. Variation: Add a ground ball pickup on the final sprint.
Half field 3v3 continuous
- break into 2 teams - there will be 3 lines of each team lined up at the 30 - the light team starts on attack and the dark team starts on defense in a 3v3 - if the light team scores or turns the ball over, the dark team clears to the 3 lines of dark on the 30, 3 light players re-defend. - Once cleared, the 3 dark defense goes out, the 3 new dark players are on offense and the light players that were just on offense are now on defense.
Cross Crease Shooting
Improve shooting technique and accuracy on cross-crease feeds. 2 lines facing each other, 6-8 yards above GLE. Line 1 passes to Line 2. The receiver steps into the middle and shoots. Then Line 2 passes back to Line 1 for their shot. Cycle until all balls are gone. Shoot with the outside hand. Players rotate to the line they passed to. Variation: Add a shadow defender. Allow all positions to shoot.
Cadet drill
CADET DRILL WHITE TEAM WILL BE ON OFFENSE Blue and White middies will be in a line on the opposite restraining line. Starts with 3 Attack and 3 D poles off of a GB Play to a Shot, Save or Goal Goalies will clear the ball Ball will get to offensive middie at midfield O Middie will start a 4v3, 5v4 break Trailing defender (D mid) is released off the first pass This will repeat until we are 6v6 Then the drill will reset
Gronk Dodging
Set up 2–3 cones 5–10 yards apart to simulate defenders. Catch the ball, square your shoulders to the defender, and engage them with your body. Use a Gronkowski-style dodge: lean into the defender, step off your drive foot to create space, then shoot on the run. Focus on body positioning, balance, and timing to maintain control and generate an open shot. Progress to multiple “defender” cones for live-action practice.
